Setup
Sit on the seat, brace your feet firmly, lift your chest, grip the handle lightly, and pull your shoulders down. This machine provides strong torso support, so there is no reason to overmove your body. Set your torso upright and prepare to pull with your back from the start.
Start phase
Drive your elbow back as you pull the handle toward your navel or the area just below your sternum. Rather than yanking with your hand, think about your shoulder blade drawing back and your elbow moving behind your torso so your mid-back and lat contract together.
End phase
Squeeze your back at the most contracted point, then slowly straighten your arm and return the handle. Control the entire return so your shoulder does not suddenly round forward and you can use your full range of motion.
Target muscles
Pull as if your mid-back is drawing your shoulder blade inward. Judge each rep by how strongly your shoulder blade moves back and your back folds inward, not by the distance the handle travels.
Common mistakes
Leaning backward to overpower the weight or pulling only with your arm makes your lower back and forearms fatigue first, while your back gets less work. If you speed up the return, the row can become only half a rep, so give the lowering phase equal attention.
Breathing
Exhale as you pull and inhale as you return. Steady breathing helps you maintain torso alignment and stay stable both during the pause and on the return.
Coach tip
Pause for about 1 second at the contracted point and check whether your back is truly coming together. If you do not feel it, adjust your elbow path and handle position before increasing the weight.
