Setup
Sit on a bench with the dumbbells at shoulder height, keeping your back and hips against the backrest while bracing your core. The seated position limits leg drive so you can focus more on your shoulders, but losing your torso position can quickly increase stress on the front of the shoulders.
Start phase
Press the dumbbells up, letting them naturally come closer together overhead. Even with a backrest, don't press with your arms alone—think of your shoulders driving the dumbbells upward.
End phase
Pause briefly with your arms fully extended, then lower the dumbbells slowly to shoulder height. Keep your elbows from drifting too far behind you, and keep your back and hips against the backrest.
Target muscles
This press lets you focus on the front and side delts while minimizing torso movement. Check every rep that both dumbbells stop at the same height.
Common mistakes
Arching your lower back or flaring your ribs just because you're against a backrest shifts the load from your shoulders to your lower back. If one dumbbell rises first, your loading becomes uneven, so match the speed on both sides.
Breathing
Exhale as you press up and inhale as you lower. Steady breathing makes the lockout pause and the controlled descent much more stable.
Coach tip
Choose a weight that lets you pause for 1 second with your arms fully extended and control the way down for 2 seconds. If you can keep that standard, even a lighter weight can create plenty of shoulder tension.
