Setup
Sit on the bench with the bar at shoulder height, place your hands symmetrically on the rail, and keep your back and glutes against the bench. The Smith machine reduces balance demands but makes it easy to use lower-back momentum, so brace your core and glutes to lock in your torso from the start.
Start phase
Press the bar up past the front of your face, and think of your shoulders driving it even though the rail guides the path. Keep your elbows under the bar to feel the front and side delts work more consistently.
End phase
Pause briefly when your arms are fully extended, then lower the bar slowly to shoulder height. Keep your elbows from drifting too far back and control the speed without lifting your back from the bench.
Target muscles
This press lets you focus on front- and side-delt contraction with less side-to-side movement. If it feels like you are pressing only with your arms, lower the weight and slowly press as if your shoulders are driving it.
Common mistakes
Do not arch your back or move the bar too far behind you just because the rail is there; this shifts stress from your shoulders to your lower back and joints. Lowering too quickly can bother the front of your shoulders, so pause briefly at the top and descend slowly.
Breathing
Exhale as you press up and inhale as you lower. Steady breathing helps you maintain the top pause and a stable torso.
Coach tip
The Smith press makes it easy to add weight, but first check that you can pause for 1 second at the top and control the 2-second descent. Working within that standard can make even a light weight create strong shoulder engagement.
