Setup
Sit on the bench with the bar at the back-of-head height. Keep your back and core firm, and tuck your chin slightly to keep your neck aligned. The behind-the-neck press demands high shoulder mobility, so reduce the depth or switch presses if it feels uncomfortable from the start.
Start phase
Press the bar straight up, but do not force a deep range just because it follows the rail; stay within a comfortable shoulder range. Think of your side delts driving the bar up to feel the shoulders more precisely on the fixed path.
End phase
Pause briefly with your arms extended, then slowly lower the bar to its starting position behind your head. Do not lower too deeply behind your neck. Even with a short range, smooth control throughout is what matters.
Target muscles
This movement can target the side delts, but controlled motion in a comfortable joint range comes first. A good rep loads the side delts while your neck stays comfortable and your torso remains steady.
Common mistakes
Chasing heavier weight with excessive depth or pushing your head forward quickly increases stress on your neck and shoulder joints. Arching your back to create more range is another common mistake; reduce the range immediately if your torso loses position.
Breathing
Exhale as you press up and inhale as you lower. Keep breathing slowly to reduce excess tension and control the movement calmly.
Coach tip
With this movement, comfort comes before depth. A light weight and a range where your neck feels comfortable and the top pause is stable are enough; switch to a standard shoulder press if anything feels uncomfortable.
